How the Calculation Works

Maintain (g) = Weight (lb) × 0.8 Gain Muscle (g) = Weight (lb) × 1.2

  • In metric terms these are about 1.8 g/kg and 2.6 g/kg — the upper end of what research supports for trained people
  • Research consensus for muscle gain sits around 1.6–2.2 g/kg (0.7–1.0 g/lb); above that, extra protein is mostly expensive fuel
  • Very overweight individuals should base the target on goal or lean bodyweight, not total weight, or the number gets unrealistic
  • Protein delivers 4 kcal/g, so 150 g of protein is 600 of your daily calories

  1. Maintain: 170 × 0.8 = 136 g/day
  2. Gain Muscle: 170 × 1.2 = 204 g/day
  3. Across 4 meals that is roughly 51 g per meal at the higher target
  4. In food: 6 oz chicken breast (54 g), a cup of Greek yogurt (23 g), 3 eggs (19 g), a scoop of whey (25 g), a cup of lentils (18 g). Getting to 200 g takes planning, not willpower.

  • Spread it out: 20–40 g per meal stimulates muscle protein synthesis better than one giant serving
  • Cheapest high-protein foods: eggs, canned tuna, cottage cheese, chicken thighs, lentils, whey powder. Protein bars are candy with a résumé
  • In a calorie deficit, keep protein at the higher number — that is what keeps the weight you lose from being muscle
