How the Calculation Works

Carbs (g) = Calories × 0.45 ÷ 4 Protein (g) = Calories × 0.30 ÷ 4 Fat (g) = Calories × 0.25 ÷ 9

  • Energy density: carbs and protein = 4 kcal/g, fat = 9 kcal/g, alcohol = 7 kcal/g (the macro nobody puts in the pie chart)
  • Fat looks small in grams because it carries more than twice the calories per gram — that is arithmetic, not a typo
  • Other common splits: 40/30/30 (balanced/"zone"), 50/25/25 (endurance), 20/40/40 (low-carb). Swap the decimals in the formula above
  • Fat should not drop below about 20% of calories — hormone production needs it

Worked Example: 2,200 calories per day

  1. Carbs: 2,200 × 0.45 = 990 kcal ÷ 4 = 248 g
  2. Protein: 2,200 × 0.30 = 660 kcal ÷ 4 = 165 g
  3. Fat: 2,200 × 0.25 = 550 kcal ÷ 9 = 61 g
  4. Check: 248×4 + 165×4 + 61×9 = 992 + 660 + 549 = 2,201 kcal. The rounding is fine; your food scale is not that precise either.

Tips (From People Who Have Made These Mistakes)

  • Hit protein and calories first. Carb and fat ratios can drift a lot without changing results
  • 165 g of protein is roughly 5–6 palm-sized servings of meat, fish, dairy, or legumes spread across the day. It is more food than most people expect
  • Losing weight? Keep protein high to protect muscle — the grams should stay roughly constant even as calories fall
  • Weigh food raw where you can. Cooked weights vary with how much water escaped

What is a good macro split?

45% carbs, 30% protein, 25% fat is a solid default for general health and body composition. Endurance athletes push carbs higher; low-carb approaches push fat higher. Adherence beats optimization every time.

How do I calculate macros from calories?

Multiply calories by the percentage, then divide by the macro's energy density: 4 kcal/g for carbs and protein, 9 for fat. For 2,000 kcal at 40/30/30: 200 g carbs, 150 g protein, 67 g fat.

How much protein do I need?

Roughly 0.7–1 g per pound of bodyweight if you train, 0.5–0.7 if you do not. The protein calculator works directly from bodyweight, which is usually the better check.

Do macros matter more than calories?

Calories decide weight direction; macros decide body composition and how you feel getting there. Same deficit with adequate protein loses more fat and less muscle.

Should I hit my macros exactly every day?

No. Within 5–10 g is fine, and weekly averages matter more than daily precision. Chasing exact numbers is how tracking turns into a second job.
